The Kettlebell Jumps and Depth Vertical Jumps Superset as performed here by Kaylan “KJ” Marckese @kaylan_marckese of Evolve Fitness S&C, The Keeper Institute @thekeeperinstitute , and Sky Blue FC @skybluefc , can be a tremendous exercise to improve your lower body strength, vertical jump, and power production. This specific superset is a progression from the Kettlebell Jumps and Vertical Jumps Superset that Kaylan has performed previously.⁣ ⁣ This depth vertical jump, where Kaylan drops off of the box and then transitions into a vertical jump, is the progression from a stationary vertical jump where a vertical jump is simply performed from the ground. The addition of the box adds an extra degree of intensity to our muscles as we land on the ground and then perform our vertical jump. Just like when you get a running start to go jump over something, coming off of the box adds a very similar effect. ⁣ ⁣ The great aspect of a kettlebell jump squat is the placement of the weight relative to the rest of our body. Having the weight inside our legs really reinforces pushing our knees out to the side which severely limits any type of inward knee collapse, also referred to as knee valgus. This is extremely important as knee injuries most commonly occur as a result of knee valgus due to the sheering force this creates on the ligaments running up and down our knee. Another great aspect of having the weight in between our legs is that it allows us to focus primarily on jumping and not on supporting the weight around our body. Even though our kettlebells go up to 97 pounds, Kaylan is about to surpass this amount for her jumps.⁣ ⁣ Strength and explosive movements such as these are extremely important for a goalkeeper such as Kaylan as they provide the strength for her to hold her ground in net as well as jump across the net to knock shots over the crossbar. 🦍 BIG BACK 🦍 . The barbell row is a staple in the weightroom for increased back size and strength. Problem is a lot of athletes and lifters will use momentum to “cheat” reps or pull from a poor angle due to the stress it puts on the lumbar spine. . Replace the common “barbell row” with the Pendlay row, named after coach Glenn Pendlay. Performing the Pendlay row you pull the barbell from the floor each rep. Essentially, it’s a “strict” barbell row - removing the use of momentum. Keep the tension in the bar throughout the duration of the lift, start each rep directly from the floor. This allows you to remain in a hip hinge with your chest parallel to the floor, pulling from the proper angle with a neutral spine. . The Pendlay row is great for increased static and concentric strength, aiding performance in both Olympic lifts and powerlifting. Starting each rep from the floor allows you to pull from the proper back angle, increasing size and strength in the entire posterior chain while also improving trunk stability. . Want a BIG STRONG back? Replace the barbell row with the Pendlay row, commonly prescribed @ 4-5x8-10 for hypertrophy, reps can be dropped lower (3-6) for strength focus. . Young athletes - Master the basics of strength. Dial in the basics and progressively get better at them as you improve. I see too many young athletes trying to do “cool” looking exercises that have nothing to do with durability and performance. Don’t confuse complicated exercises for essential exercises. Call these a single leg approach. Typically used with athletes that struggle with “pushing” through the penultimate. The focus is to drive/push off the foot that’s on the ground. Create some distance between the person and what they are jumping for to emphasize that load and push off the down leg. One problem you’ll find, is that people will tend to swing their off leg to create the majority of their momentum/speed. It goes far beyond just the physical struggles as the psychological (am I right @stephallen.dpt ) is equally effected. A big part of my job is addressing both and I also strive to make PT as enjoyable as possible. —— There is no perfect timing for this level of injury. No matter what, the athlete will be missing out on something. In many cases, its missing out on at least one season. I understand the mental hurdles that every athlete needs to go through and I encourage them to embrace the journey. I posted a little while ago about embracing the small wins and they very much go hand in hand. It’s special for me when I connect with my athletes, particularly those I work with for a lengthy period. —— Here is one of my athletes who is currently recovering from surgery. She is crushing her rehab but unfortunately missed out on her senior season. I work with her strength coach @hb_wes and we wanted to make her senior night memorable. We got in contact with her coach and we were able to work it out with the other team to get her a basket on senior night at 2 months post op(100% for the season). This was easily one of the most special moments I’ve had as a PT and getting to share it with my friend/coworker as well as our athlete and her family was truly memorable. While this was far from an ideal senior season, she will undoubtedly remember this for years to come. —— For anyone who’s going through this process, find a PT that understands and will guide you both physical AND mentally. Take it one day at a time and focus on getting better. 46/365 DNS 3 Month Prone Position ——— Dynamic Neuromuscular Stabilization (DNS) uses the approach in which every purposeful movement is reinforced by the coordinated activity of segmental postural stability. It is based on the scientific principles of Developmental Kinesiology (DK). The goal is to achieve optimal muscle coordination by exercising in developmental positions. ——— The goal with this exercise is to reduce neck and shoulder pain associated with stagnant and/or poor sitting postures. The targeted muscle were are stretching here are the thoracic extensors, scapular muscles, and deep neck flexors. ——— While it may only look like I am raising my head up, I am actively pressing my hands and forearms into the floor while keeping my lower ribs and stomach in contact with the floor. This allows me to take out any lumbar spine influence and focus solely on the thoracic spine. You can see that as I go through multiple reps of exercise my ability to get my chest up more and more increases. To get better at performing under tough conditions, you need to train under tough conditions. Make it hard to focus. Make it too hot. Make it too cold. Train away from home. Train where not everybody likes you. Train under mental fatigue. Especially train under mental fatigue. Most of the situations athletes face that make them lose, can be boiled down to mental fatigue. Athletes are never going to get perfect conditions. Don’t expect everything to go to plan. Don’t think that the weather will always do what you want. Don’t think that you will always wake up on the day of your most important competition with a clear head. Train under pressure. Make your brain tired. Make your brain work. Brain endurance training gives athletes tough mental conditions to train under. It increases perception of effort. This makes it harder to train. This gives greater mental endurance. Over time this creates a more resilient brain that handles greater physical and mental load. Over time this lowers perception of effort. Training physically hard isn’t enough anymore.
